Do Fat Burners Work? What the Trials Actually Show

Do fat burners work? Only a little, and not for everyone. Reviews of green tea catechins found about 1.3 kg more loss than control, and capsaicin raised energy use by about 50 kcal a day. Results vary by product, dose and person. NIH says little is known about whether weight loss supplements work.

Plain meaning

What is a fat burner, and what does the term mean?

A fat burner is a marketing term for a supplement sold to support weight loss, often with caffeine or plant extracts. It is not a medical category, and FDA does not approve these products before sale (FDA, Q&A on Dietary Supplements).

Because the term promises more than evidence shows, we use it only to name a shelf. We do not say any product burns fat.

What trials show

What do trials of caffeine, green tea and capsaicin show?

Trials show small gains from caffeine, green tea and capsaicin. NIH describes a possible modest effect for green tea and caffeine, mostly in short trials of combination products (NIH ODS, Weight loss supplements).

IngredientFinding
Green tea catechinsAbout 1.31 kg lower weight; a small positive effect (Hursel 2009, Green tea meta-analysis)
Green tea, outside JapanAbout 0.04 kg difference at 12 weeks or more (Cochrane, Green tea for weight loss (2012))
CapsaicinoidsAbout 50 kcal a day more energy use; "not a magic bullet" (Whiting 2012, Capsaicinoids review)
Herbal products overallNot enough evidence to recommend any (Maunder 2020, Herbal medicines for weight loss)

Size of effect

Are the effects big enough to matter?

Most are not. Maunder and colleagues used 2.5 kg as the bar for a clinically meaningful effect, and combination products met the statistical bar but not that one (Maunder 2020, Herbal medicines for weight loss).

About 50 kcal a day is a real but small gain, and it does not replace the basics. CDC suggests eating, activity, sleep and stress care at about 1 to 2 pounds a week (CDC, Steps for losing weight).

  • EatingWhat and how much you eat is the main lever. A plan with fewer calories you can keep is what NIDDK looks for in a safe program. (NIDDK, Safe weight-loss programs) (CDC, Steps for losing weight)
  • ActivityCDC suggests logging what you do and choosing activities you enjoy; regular activity is part of every program it describes. (CDC, Steps for losing weight)
  • SleepCDC lists enough sleep with healthy eating, activity and stress care as the four supports of a weight plan. (CDC, Steps for losing weight)
  • StressStress care sits on the same CDC list. A calm routine helps you keep the other habits. (CDC, Steps for losing weight)
  • PaceAbout 1 to 2 pounds a week is the pace CDC recommends, and slow loss is more likely to stay off. (CDC, Steps for losing weight)
  • A realistic goalNIDDK suggests an early goal of 5% to 10% of your starting weight within six months. (NIDDK, Safe weight-loss programs)

Reading a label

How do you check a fat burner label?

Check for printed amounts, a caffeine total, warnings and a named maker. Blends that hide single amounts cannot be matched to a study.

The SodaBurn label prints chromium at 7 mcg and a 21-name blend at 15.47 mg per 1 ml, with no single amounts. Chromium trials used 200 to 1,000 mcg (Cochrane, Chromium picolinate (2013)). No study of SodaBurn exists. Ask a doctor or pharmacist first, and see our supplements guide.
